Ingredients: 65 g arborio + 1 tsp olive oil (not butter) + onion / garlic + 600 ml stock + asparagus / peas / courgette + 20 g pecorino (sheep, not parmesan) + lemon zest.
No wine, easy on the mushroom. Top with 150 g grilled chicken breast → ~18 g fat. The pecorino swap keeps it cow-dairy free.

Ingredients (1 serving): 90 g fresh salmon (never smoked) · 115 g dry red-lentil gluten-free pasta · 25 g light soft goat cheese (goat/sheep, not cow — check the label) · 50 g peas · 50 g spinach · lemon zest + juice · fresh dill · black pepper. No added oil.
1. Boil the pasta in the pan; reserve ~150 ml starchy water, drain, set aside. 2. Same pan (nonstick, no oil): sear the fresh salmon skin-side down 3–4 min, flip 2 min, flake, remove. 3. Wilt spinach + peas in a splash of pasta water. 4. Off heat, melt the goat cheese into 4–5 tbsp hot pasta water to a loose cream (no butter/cream), return pasta, fold, add lemon + dill. 5. - Fat cap first: ≤18 g fat per meal is the non-negotiable that shapes every choice — even a "healthy" fatty meal (salmon + avocado + oil) can blow it. Pick one fat source per meal.
- Cholesterol strategy: soluble fibre ≥10–12 g/day (oats, legumes, psyllium) + cardioprotective fats + a bigger deficit to drop visceral fat — and it's working: LDL 196 ↓ from 245, TG 294 ↓ from 422 on lifestyle alone. Keep monitoring with the GP; still trending the right way.
- Recalibration: all macros re-set on the 01.07.2026 lipid panel. Whey stays out (β-lactoglobulin); egg follows the reintro protocol; fish is always fresh.
🧘 Recovery — Mobility, Zone-2 & Sleep
Recovery is where the adaptation actually happens. Move slowly, breathe through the nose, never push into pain. The knee and shoulder work is prehab — do it on the days it's prescribed, not just when something hurts.
